A beginner movement week

An example to adapt to your energy, confidence and current ability. Start smaller whenever you need to.

This is an optional planning example, not a personalised exercise prescription. You can repeat the same manageable week instead of increasing it. If you need support to exercise safely, ask a qualified professional to help adapt the activities.

SundayRest and reflect. What felt manageable this week?

Make the starting point your own

Choose a duration you already know you can manage comfortably. If a session feels too demanding, shorten it or take a rest. A plan is useful only when it fits your circumstances.

Before the week begins, choose where and when you will move. Keep a weather alternative ready, such as a familiar indoor route. Let a friend know if company would make it easier to begin.

Build gradually

Any amount of activity counts. Regular movement and muscle-strengthening are part of public-health guidance; the first week does not have to meet every long-term recommendation. Read WHO’s physical activity guidance.

When the week feels comfortable, change one thing at a time: a little more walking, another manageable session, or a suitable strength progression. Leave room to recover.
